There Are 7 Types of Magnesium. You're Probably Taking the Wrong One.

Magnesium oxide has 4% bioavailability. Magnesium glycinate absorbs through a completely different pathway. Threonate crosses the blood-brain barrier. The type you choose matters more than the dose.

TL;DR — Different magnesium forms have vastly different absorption rates and target different organs. Glycinate for sleep and calm, threonate for brain, citrate for general use, taurate for heart — and oxide for almost nothing except constipation relief.

Why Does the Type of Magnesium Matter More Than the Dose?

Magnesium never travels alone. In every supplement, the magnesium ion is bonded to a carrier molecule — an amino acid, an organic acid, or an inorganic salt. That carrier determines everything: how much you absorb, how fast it works, which organ it reaches, and what side effects you get.

Organic forms (glycinate, citrate, threonate, malate, taurate) are chelated — the magnesium is wrapped in an organic molecule that your digestive system recognizes and absorbs efficiently. Inorganic forms (oxide, sulfate, chloride) are simple salts with dramatically lower bioavailability. A 500mg magnesium oxide capsule might deliver less actual magnesium to your cells than a 200mg glycinate capsule.

~4% absorbed
Magnesium oxide bioavailability — the cheapest form is also the least effective for raising blood levels
~80% absorbed
Magnesium glycinate bioavailability — chelated forms use amino acid transport pathways for superior absorption
7.5 years younger
A 2026 clinical trial found magnesium threonate reduced cognitive age by 7.5 years in 6 weeks

Which Magnesium Should You Take for Your Specific Goal?

Glycinate — Sleep & Calm
Magnesium bonded to glycine, a calming amino acid. Absorbs via the dipeptide transporter pathway — bypassing the usual mineral channels. Regulates GABA production and supports circadian rhythm. The gold standard for sleep and anxiety. Rarely causes GI distress.
L-Threonate — Brain & Cognition
The only form clinically shown to cross the blood-brain barrier and increase brain magnesium levels. A 2026 randomized controlled trial showed significant improvements in working memory, episodic memory, and reaction time after just 6 weeks. Best for focus, brain fog, and cognitive aging.
Citrate — General Use & Deficiency
High bioavailability, affordable, widely available. The workhorse form for correcting magnesium deficiency. Can have a mild laxative effect at higher doses — which some people consider a feature, not a bug. Good all-rounder if you don't have a specific target.
Taurate — Heart & Blood Sugar
Magnesium bonded to taurine, an amino acid with cardiovascular benefits. Studies show it helps regulate blood pressure and blood sugar in Type II diabetes patients. The heart-focused form — less studied for sleep or brain function.
Malate — Muscle & Energy
Bonded to malic acid, which plays a role in the Krebs cycle (cellular energy production). Used for muscle pain, fatigue, and fibromyalgia. Less laxative effect than citrate. Good for athletes or anyone with chronic fatigue.
Oxide — Avoid (for most goals)
The cheapest and most common form in drugstore supplements. Only ~4% is absorbed — the rest stays in your gut and acts as a laxative. Fine for constipation. Useless for sleep, brain, heart, or muscle goals. Check your label — this is what most cheap supplements contain.

How Much Magnesium Should You Take and When?

Dosage & Timing Guide

Daily recommended intake: 310–420mg depending on age, sex, and pregnancy status.
For sleep: Take glycinate or threonate 1–2 hours before bed. 200–400mg.
For general deficiency: Citrate with meals, 200–400mg.
For muscles: Malate in the morning or pre-workout. 200–350mg.
Important: Don't exceed 350mg of supplemental magnesium without medical guidance. More is not better — excess causes diarrhea and can interfere with medication absorption.
